High-Protein Meal for Two: Grilled Chicken, Quinoa & Roasted Vegetables
Share
Building a meal that supports muscle maintenance, stable blood sugar, and sustained energy doesn't require complicated macros or a nutrition degree. It requires whole ingredients, balanced proportions, and a little planning. This recipe delivers all three — and it's scaled for two.
From a lab perspective, the combination of lean protein, complex carbohydrates, and fiber-rich vegetables is exactly what supports healthy glucose metabolism, reduces post-meal inflammatory spikes, and provides the amino acids your muscles need for repair and maintenance. It's not just good food — it's food that shows up positively in your bloodwork over time.
Grilled Lemon Herb Chicken with Quinoa and Roasted Vegetables
Serves: 2 | Approx. calories per serving: 500 | Glycemic index: Low
Ingredients
- 2 boneless, skinless chicken breasts
- 1 lemon, juiced and zested
- 2 cloves garlic, minced
- 1 tsp dried oregano
- 1 tsp dried thyme
- Sea salt and black pepper to taste
- 1 cup quinoa
- 2 cups water or low-sodium broth
- 1 red bell pepper, sliced
- 1 zucchini, sliced
- 1 red onion, sliced
- 1 tbsp extra virgin olive oil
- Fresh parsley to garnish
Instructions
- Marinate the chicken. Combine lemon juice, lemon zest, garlic, oregano, thyme, salt, and pepper in a bowl. Add chicken breasts and marinate for at least 30 minutes (up to 4 hours refrigerated for deeper flavor).
- Cook the quinoa. Rinse quinoa well, then combine with 2 cups water or broth in a saucepan. Bring to a boil, reduce heat, cover, and simmer for 15 minutes. Remove from heat and let stand 5 minutes before fluffing with a fork.
- Roast the vegetables. Preheat oven to 400°F (200°C). Spread bell pepper, zucchini, and red onion on a baking sheet. Drizzle with olive oil, season with salt and pepper, and roast 20–25 minutes until tender and lightly caramelized.
- Grill the chicken. Heat a grill pan over medium-high heat. Grill marinated chicken 6–7 minutes per side until cooked through (internal temperature 165°F / 74°C). Rest for 5 minutes before slicing.
- Plate and serve. Divide quinoa between two plates. Top with roasted vegetables and sliced chicken. Garnish with fresh parsley and a squeeze of lemon.
Why This Meal Works
Protein — Chicken breast provides approximately 35g of complete protein per serving, supporting muscle repair and satiety. Protein needs increase with age and are frequently underestimated, particularly in women over 40.
Complex carbohydrates — Quinoa is a complete protein grain with a low glycemic index, meaning it raises blood sugar gradually rather than sharply. It also provides magnesium, iron, and B vitamins.
Fiber and antioxidants — Bell peppers, zucchini, and red onion contribute fiber, vitamin C, and quercetin — a flavonoid with anti-inflammatory properties.
Healthy fats — Extra virgin olive oil provides monounsaturated fats and polyphenols that support cardiovascular health and reduce oxidative stress.
